Ingredients

1 cup onion, chopped (1 medium onion)
1 1⁄2 teaspoons vegetable oil
3 cups mushrooms, sliced or chopped (12 medium button mushrooms)
3⁄4 cup bulgur
1 1⁄2 cups water
2 teaspoons dry boullion (chicken or vegetable)
1⁄2 teaspoon garlic powder
1⁄4 teaspoon pepper
2 cups packed fresh spinach, roughly chopped

Directions

  1. Use a medium saucepan or skillet with a tightly fitting lid. Over medium heat, sauté onions in oil in the open pan until they are softened.
  2. Add mushrooms and sauté until beginning to brown, stirring frequently.
  3. Stir in bulgur and continue to stir until lightly browned.
  4. Add water, bouillon, garlic powder, and pepper. Cover pan with lid.
  5. Reduce heat to low. Cook for 15 to 20 minutes or until bulgur is tender and liquids are absorbed.
  6. Remove from heat. Mix in the spinach and serve.
  7. Refrigerate leftovers within 2 hours.

Spinach and Black Bean Enchiladas

Spinach and Black Bean Enchiladas

Makes: 8 enchiladas
Serving Size 1/2 enchilada

Ingredients

1 package (10 ounces) frozen spinach, thawed
1 can (15 ounces) black beans, drained and rinsed
1 1⁄2 cups corn (thawed from frozen or canned and drained)
3 green onions, thinly sliced
1⁄3 cup chopped cilantro
2 cups shredded low-fat mozzarella cheese
1 can (28 ounces) enchilada sauce (about 3 cups) (see Notes)
8 whole wheat flour tortillas (7"-8")

Directions

  1. Preheat oven to 375 degrees. 
  2. Drain all excess moisture from thawed spinach.
  3. In a large bowl, combine spinach, beans, corn, green onions, cilantro and 1 ½ cups of cheese.
  4. Lightly spray a 9x13 inch baking dish, and add a small amount enchilada sauce to coat the bottom.
  5. Fill tortillas with spinach mixture.  Roll up tightly and place seam side down in the baking dish.
  6. Pour remaining sauce over the enchiladas and sprinkle remaining ½ cup of cheese on top.
  7. Bake for 20 minutes, or until enchiladas are heated through and cheese is bubbly.  Serve warm.
  8. Refrigerate leftovers within 2 hours.

Notes

  • Try corn tortillas instead of whole wheat flour tortillas.
  • Serve enchiladas with your favorite hot sauce or salsa.
  • Cook your own dry beans. One can (15 ounces) is about 1 1/2 to 1 3/4 cups drained beans.
  • 1 cup corn (canned and drained, frozen, or fresh cooked).
  • Make your own enchilada sauce!
    • ¼ cup tomato paste
    • ¼ cup flour
    • 2 teaspoons cumin
    • ¼ teaspoon garlic powder
    • ¼ teaspoon onion powder
    • ¼ teaspoon chili powder
    • 1/8 teaspoon pepper
    • 3 cups low sodium vegetable broth
  • Combine tomato paste, flour, cumin, garlic powder, onion powder, chili powder and pepper in a saucepan and cook for 1 to 2 minutes, stirring constantly.
  • Add vegetable broth and bring to a boil. Reduce heat to low and simmer for 6 to 8 minutes, or until slightly thickened.
  • Refrigerate leftovers within 2 hours.

Ingredients

2 cups old fashioned rolled oats
1 teaspoon baking powder

2 cups nonfat or 1% milk
4 teaspoons butter or margarine, melted
2 cups cane berries, fresh or frozen (raspberries, blackberries, marionberries)
1⁄4 cup walnuts, chopped (optional)

Directions

  1. Preheat oven to 375 degrees.
  2. In a medium bowl, mix together the oats, baking powder, cinnamon, and salt.
  3. In a separate bowl, beat the eggs until blended; Stir in brown sugar, vanilla, milk and melted butter.
  4. Pour wet Ingredients into the dry Ingredients and stir until well combined.
  5. Add the berries and stir lightly to evenly distribute.  Pour mixture into 2 quart baking dish.  Sprinkle with chopped nuts if desired.
  6. Bake for 20-30 minutes or until the top is golden brown.

Ingredients

6 slices bacon
1 cup chopped onion
1 clove garlic, minced or 1/4 teaspoon garlic powder
1 can (15 ounces) pinto beans, drained and rinsed
1 can (15 ounces) great northern beans, drained and rinsed
1 can (16 ounces) kidney beans, drained and rinsed
1 can (15 ounces) garbanzo beans, drained and rinsed
1 can (15 ounces) pork and beans
3⁄4 cup ketchup
1⁄4 cup molasses
1⁄4 cup brown sugar
2 Tablespoons worcestershire sauce
1 Tablespoon prepared mustard
1⁄4 teaspoon pepper

Directions

  1. Preheat oven to 375 degrees.
  2. Cut bacon into bite sized pieces and place in skillet. Cook over medium heat (300 degrees in an electric skillet) until evenly browned. Remove from pan and set aside.
  3. Drain skillet, reserving 1 teaspoon of drippings. Add onion and garlic. Cook until onion is tender. Remove from skillet and add to bacon. Discard remaining drippings.
  4. Mix beans with bacon, onion, and garlic. Stir in remaining Ingredients.
  5. Transfer to a 9x12 baking dish or 3 quart casserole dish. Bake in a preheated oven for 1 hour.
  6. Refrigerate leftovers within 2 hours.

Notes

  • Use any mix of beans you have.
  • Cook your own dry beans.  One can (15 ounces) is about 1 1/2 to 1 3/4 cups drained beans.
  • No bacon? Use 1 teaspoon cooking oil to saute vegetables

  3. Add sauce to beef and cook for 5 minutes. Add broccoli and cook until tender.
  4. Serve over cooked bulgur.

Ingredients

SALAD
1 cup quinoa (dry)
2 cups water or low-sodium vegetable broth
2 large carrots, peeled and diced
3 large celery stalks, diced
1 large red bell pepper, seeded and diced
3 green onions, sliced
3 Tablespoons minced parsley

DRESSING
1⁄2 cup rice vinegar
2 Tablespoons water
1 Tablespoon vegetable oil
2 cloves garlic, finely chopped or 1/2 teaspoon garlic powder

Directions

  1. Rinse the quinoa in a fine-mesh wire strainer under running water for 1 minute.
  2. Bring the water or broth and quinoa to a boil in a 2-3 quart saucepan. Lower the heat, cover, and simmer for 15 minutes. Refrigerate until cool.
  3. Meanwhile, combine all the vegetables in a salad bowl.
  4. In a small bowl, mix together the dressing Ingredients. Add to the vegetables.
  5. Add quinoa and stir gently to combine.

Ingredients

1 1⁄4 cups or 1 can (15 to 16 ounces) cooked beans (pinto or other type)
1 Tablespoon oil

Directions

  1. Drain beans and reserve liquid. (Rinse canned beans to reduce sodium.)

  3. Mash beans and cumin into onion mixture in skillet. Use a potato masher or back of a spoon.
  4. Add reserved liquid or water (1 Tablespoon or more) until desired consistency is reached.

1 cup medium salsa
1 can (8 ounces) tomato sauce

4 whole wheat tortillas, 10-inch diameter
6 ounces (1 1/2 cups) shredded reduced-fat Monterey Jack or Mexican blend cheese

Directions

  1. Preheat oven to 500 degrees. Lightly oil or spray a 10 inch casserole dish. 
  2. In a small bowl, mix salsa and tomato sauce.
  3. In a medium bowl, mix black beans, corn and cilantro.
  4. Place 1 tortilla in baking dish, and spread 1/4 of salsa mixture over tortilla. Top with 1/3 of bean mixture and 1/3 of cheese.
  5. Repeat layering 2 more times; spread last of salsa mixture over top of last tortilla.
  6. Bake 12 to 15 minutes, until cheese melts and filling is hot.

Ingredients

2 medium potatoes (each about 5 inches x 2½ inches)
1 cup black beans, rinsed and drained
3⁄4 cup salsa
1 cup corn

Directions

  1. Scrub potatoes well. Poke each potato with a fork 2 or 3 times. Microwave on high for 5 minutes, turn potatoes over, and microwave another 3 to 5 minutes, or until easily pierced with a fork. Set aside.
  2. In a microwave safe bowl, combine beans, salsa and corn. Microwave for 2-3 minutes, stirring occasionally, until heated through.
  3. Cut potatoes in half length-wise and flatten with a fork. Divide bean mixture between the four halves. Sprinkle with cheese and serve warm.

  1. In a medium saucepan, heat peas with liquid over medium heat. As the peas warm, mash to desired consistency with a fork or potato masher.

Notes

  • For a smoother soup, combine peas with liquid and milk in a blender or food processor. Blend until smooth, then add to saucepan.
  • Try fresh onion for extra flavor! Heat 1 teaspoon vegetable oil in the saucepan over medium heat. Add 3/4 cup chopped fresh onion. Cook until onion is soft then add peas with liquid.

Notes

  • Broth can be canned or made using bouillon. For each cup of broth use 1 cup very hot water and 1 teaspoon or 1 cube bouillon.
  • Add other vegetables such as peas, grated carrots, chopped bell peppers.
  • Try additional flavors such as dill weed, oregano, sage, marjoram, or parsley.

4 bananas
24 ounces low-fat vanilla yogurt
2 cups low-fat granola

Directions

  1. Combine cooked rice, milk and cinnamon in a microwave safe bowl.  Microwave on HIGH for 45 seconds. Stir and heat for another 45-60 seconds, or until rice mixture is heated through.
  2. Divide rice mixture between two bowls. Top with fruit and nuts. Serve warm.
  3. Refrigerate leftovers within 2 hours.

Notes

  • Use a combination of fresh, canned, frozen and dried fruit in this recipe.
  • You can use any leftover cooked grain in this recipe. Try white or wild rice, quinoa, barley or oatmeal.

Ingredients

1 cup peanut butter
2 cups rice cereal
2 cups quick oats
1 cup raisins, or other dried fruit

Directions

  1. In a saucepan bring honey to a boil.
  2. Reduce heat to low and stir in peanut butter.
  3. Add dry cereal, oats and raisins; mix well. Remove from heat
  4. Lightly spray or oil an 8 inch square baking pan with cooking spray. Press into prepared 8-inch pan. When cool, cut into 16 bars.
  5. Store in an airtight container for up to a week.

Notes

  • Try this recipe with 4 cups of unsweetened cereal flakes instead of the rice cereal and oats.
  • Honey is not recommended for children under 1 year old.
  • To avoid peanuts or peanut butter, try sunflower seeds or sunflower seed butter.
